How blood sugar, inflammation, and gut health shape your cognitive clarity

The brain uses glucose as its primary fuel, but it's highly sensitive to fluctuations. A spike in blood sugar (from refined carbs, sugary drinks, or sweets) triggers a rapid insulin response, which can overshoot and cause a drop in blood glucose below baseline — the classic "sugar crash". This hypoglycaemic dip is one of the most direct dietary causes of brain fog.
Pairing carbohydrates with protein, fat, or fibre slows glucose absorption and flattens the spike-crash curve. Starting a meal with vegetables or protein before carbohydrates has also been shown to reduce post-meal glucose excursions.
Inflammation and the gut-brain axis
About 70% of the immune system is housed in the gut. The composition of gut bacteria (the microbiome) influences systemic inflammation, and neuroinflammation is a key driver of brain fog. Diets rich in ultra-processed foods, low in fibre, and lacking diversity reduce microbiome diversity and increase intestinal permeability — sometimes called "leaky gut" — which can amplify inflammatory signals reaching the brain.
Mediterranean-style eating patterns (rich in vegetables, legumes, whole grains, olive oil, and fish) are consistently associated with better cognitive outcomes and lower neuroinflammation markers in research.
Key nutritional factors for clarity
- Omega-3 fatty acids (especially DHA): essential for cell membrane fluidity in neurons; found in oily fish, walnuts, flaxseed
- B vitamins (especially B12 and folate): required for neurotransmitter synthesis and myelin maintenance
- Iron: deficiency causes fatigue and impaired attention even without anaemia
- Vitamin D: receptors are widespread in the brain; deficiency is linked to cognitive impairment
- Magnesium: involved in over 300 enzymatic reactions; deficiency is common and associated with poor sleep and anxiety
Hydration — the overlooked factor
Even mild dehydration (1–2% of body weight) impairs short-term memory, concentration, and mood. The brain is roughly 75% water; dehydration reduces cerebral blood volume and can cause brain tissue to temporarily contract. Aim for pale yellow urine as a practical hydration guide.
